What VO2 max actually measures
VO2 max is the maximum rate at which your body can take in, transport, and use oxygen during all-out exercise. It is expressed in millilitres of oxygen per kilogram of body weight per minute — ml/kg/min. A bigger number means your heart, lungs, blood, and muscles can deliver and burn more oxygen, which is exactly what powers sustained effort.
Because it captures the whole oxygen-delivery chain in a single figure, VO2 max is one of the best single predictors of aerobic fitness and is strongly linked to long-term cardiovascular health. You can get a useful estimate without a lab using the VO2 Max Estimator.
How it’s measured vs estimated
The gold standard is a laboratory test: you run or cycle to exhaustion wearing a mask that measures the oxygen you inhale and the carbon dioxide you exhale. Accurate, but expensive and uncomfortable.
For everyone else, field estimates do the job:
- Resting heart rate (Uth formula):
VO2max = 15.3 × (HRmax ÷ resting HR). Fitter people have lower resting heart rates, so this rewards a strong, efficient heart. It needs only your morning pulse and an estimate of your maximum heart rate. - Cooper 12-minute run:
VO2max = (distance in metres − 504.9) ÷ 44.73. Run as far as you can in 12 minutes; the distance maps to a VO2 max. More accurate than the resting-HR method, but it demands a hard effort.

What’s a good VO2 max?
“Good” depends heavily on age and gender, because VO2 max naturally declines with age and differs between men and women. As a rough orientation for adults (ml/kg/min):
- Untrained adults often fall in the high 20s to high 30s.
- Recreationally active people land in the 40s.
- Well-trained endurance athletes reach the 50s and 60s.
- Elite endurance athletes can exceed 70–80.

How to actually raise it
VO2 max responds to training that pushes your aerobic system hard:
- High-intensity intervals. Repeated bouts near your max (for example 4 minutes hard, 3 minutes easy, several times) are among the most effective ways to lift VO2 max.
- Long, steady aerobic work. Easy-paced volume builds the cardiovascular base that intervals sharpen. Most of your training should be easy.
- Threshold sessions. Sustained efforts at a “comfortably hard” pace improve your ability to use oxygen efficiently.
- Consistency over months. VO2 max changes slowly. Train regularly and re-test every 4–8 weeks to see the trend.

Track the trend, not the single number
The absolute VO2 max you get from a field test can be off by several points from a lab figure — and different tools use different models. That’s fine. The value of an estimate is in tracking change: test the same way every few weeks and watch the number rise as your training pays off.
